Strength training for hikers: stronger climbs, safer descents

Hikers need legs, hips, calves, trunk strength, and downhill control. Here's how to train for trails without turning every workout into cardio.

Hiking looks like endurance, but strength decides how the day feels.

The climb asks for legs, hips, calves, and breathing. The descent asks for eccentric control: your quads and hips have to brake every step. Add a backpack, uneven ground, and fatigue, and weak links get loud quickly.

Strength training does not replace trail time. It makes trail time cheaper.


What hikers need from the gym

Hikers need:

  • Single-leg strength
  • Hip stability
  • Posterior-chain strength
  • Calf and foot capacity
  • Trunk strength under load
  • Enough grip and upper-back strength to handle poles and packs

That sounds like a lot, but the training can stay simple.

If winter sports are also in the calendar, strength training for skiers uses a similar leg-strength base with more lateral and eccentric emphasis.


The two-day hiking plan

Day 1: climb strength

  • Squat or leg press: 3 sets of 6 to 10
  • Step-up: 3 sets of 8 per side
  • Romanian deadlift: 3 sets of 8
  • Calf raise: 3 sets of 10 to 15
  • Farmer carry: 4 trips

Day 2: descent and pack control

  • Split squat: 3 sets of 8 per side
  • Slow step-down: 2 sets of 6 per side
  • Hip thrust or back extension: 3 sets of 10
  • Row: 3 sets of 10
  • Suitcase carry: 3 trips per side

The slow step-down matters. Downhill hiking is controlled lowering repeated hundreds or thousands of times.


Train the descent

Most hikers train climbs by hiking more hills. Fewer train descents deliberately.

Use controlled lowering:

  • Step-downs
  • Split squats
  • Reverse lunges
  • Tempo squats

Start low and slow. If knees get irritated, reduce range and volume first. The goal is stronger braking, not sore knees for the sake of it.

If joint irritation is already part of the picture, lifting weights with arthritis gives a useful modification framework.


Add loaded carries

A backpack changes posture and fatigue. Carries prepare the trunk and hips for load while walking.

Farmer carries build general capacity. Suitcase carries challenge side-to-side control. Front rack carries are harder and should be added only when the basics feel solid.

Carries also support grip strength, which is useful for poles, scrambling, and general durability.


Conditioning still matters

Hiking is long-duration work. Keep walking, hiking, or doing easy zone 2.

If you lift twice per week, add one longer walk or hike and one shorter easy aerobic session. Do not make every session hard. The zone 2 cardio and strength training principle applies perfectly: easy work builds the base that lets hard terrain feel manageable.


The bottom line

Strength training for hikers should make climbs steadier and descents less punishing.

Train single-leg strength. Load the hips. Practice controlled lowering. Carry weight. Keep hiking.

The trail is still the test. The gym is where you build more margin.
